How to Spend a Weekend Without Drinking: The Friday Protocol
Monday to Thursday, you're dialed in. Training, eating well, getting things done. Then Friday hits. "Just a couple." By Sunday, your sleep is off, your training is off, and Monday starts in a hole.
You might not have a drinking problem. You might have a weekend problem. And a weekend problem needs a weekend plan.
Why Friday is the hardest
The Friday drink is rarely about the alcohol itself. It's a signal: the week is done, you can switch off now. If you remove the drink but keep everything else the same, you're left with the craving and no signal. The trick is to keep the signal and change the drink.
Friday, 3 PM — Decide
Text yourself, a friend or your training partner one line: "No drinks this weekend." Writing it down before the pressure starts turns it into a plan instead of a debate at 7 PM.
Friday, 5–6 PM — Replace the ritual
- Train hard or take a long walk right after work.
- Shower, fresh clothes.
- Have your own "Friday drink" ready: a cold non-alcoholic beer, soda water with lime and bitters, kombucha.
- Eat a real meal. Hunger makes cravings louder.
Friday night — Pick your mode
Staying in? Plan the night: a movie, a game, cooking something good, an early night. Boredom is a trigger, so plan around it.
Going out? Drive if you can. Order your first drink the moment you arrive. Have your line ready. Decide your leaving time before you go. (Need lines? Here are 25 that actually work.)
Saturday — Earn the morning
This is the payoff. Wake up early with no hangover. Train. Then write down one line about how you feel compared to a normal Saturday. You'll want to read it next Friday at 6 PM.
Saturday night — The hardest one
Same rules as Friday. If there's a party: arrive with a plan, leave with a plan.
Sunday — Reset
Plan your week: meals, gym times, and one thing you're looking forward to. Sunday evening is when the "one beer to relax" thought shows up. Have your replacement ready.
If a craving hits
- Name it: "This is a craving. It peaks and passes."
- Move: walk outside for five minutes.
- Drink a full glass of cold water and eat something.
- Wait 15 minutes.
- Text someone.
